Sports nutrition writing for tennis tends to land in one of two failure modes. The first is sponsor-friendly content that recommends a supplement stack and a branded drink. The second is generic endurance-athlete advice borrowed from running or cycling that doesn’t fit a tennis player’s actual demands. Tennis has its own nutritional profile — intermittent, variable in match length, played in heat, in series of matches over a tournament. The principles that matter for a tennis player are smaller in number than the literature suggests, and most of them are not interesting enough to sell. Which is why they work.

What a tennis player actually burns

A two-hour competitive match burns somewhere between 800 and 1500 kcal for an adult, depending on body size, intensity, and surface (Ranchordas et al., 2013). That’s the equivalent of a moderate-pace 15–25 km run, but spread over four hours of court time with frequent rest. The intensity profile makes the substrate use distinctive: ATP-PCr during points, aerobic recovery between, with glycogen as the dominant fuel for both.

Glycogen stores in the muscles and liver of an adult player hold roughly 1500–2000 kcal of carbohydrate. That total is depleted faster than most amateurs realize during a long match — particularly in the third set, particularly in heat, particularly after a hard previous-day match. A glycogen-depleted player doesn’t bonk in the obvious way a marathoner does. They lose racquet head speed, decision-making sharpness, and ground reaction force production. The third-set collapse that gets blamed on mental weakness is often a glycogen-depleted nervous system.

The four foundations

Four nutritional decisions cover most of what matters for a tennis player. Everything else is at the margin.

Adequate daily calorie intake. A 75 kg competitive player training 2–4 hours daily needs roughly 2800–3500 kcal a day. A 55 kg player needs 2200–2700. Going significantly below produces fatigue, slow recovery, and eventual hormonal disruption. Going significantly above produces unwanted body composition changes that slow movement. The simplest check: weight trend over four weeks. Trending downward without intent means under-fueled. Trending upward without intent means over-fueled.

Carbohydrate sufficiency, particularly around training. Carbohydrate is the dominant fuel. A practical target: 5–8 g per kg of body weight per day during training weeks; 7–10 g per kg the day before a tournament; 1 g per kg in the 1–4 hours before a match. The exact numbers vary, but the principle holds — carb-restricted approaches are particularly inappropriate for tennis players in competitive blocks. They don’t work for a sport that runs on glycogen.

Protein for recovery. 1.4–1.8 g per kg of body weight, distributed across the day in meals containing 25–35 g of protein. Tennis players don’t need elite-bodybuilder protein, but they need more than sedentary adults. Recovery between sessions is faster with adequate protein, particularly after demanding strength work. After a match or hard session, a meal with 30–40 g of protein within 60 minutes accelerates muscle repair.

Hydration matched to sweat rate. Most players underdrink. A simple field test: weigh yourself before and after a one-hour practice in similar conditions to your match conditions, ideally with minimal water intake. The weight difference is your sweat loss per hour. For most adults this is 0.8–1.5 L; in heat, up to 2.5 L. Your during-match fluid plan replaces that loss at a similar rate, with a small deficit acceptable but not large.

What goes into the during-match drink

Water alone is not enough for a long match. Three components matter.

Carbohydrate. 30–60 g per hour in fluid form, as a mix of glucose and fructose (which use different intestinal transporters and absorb together faster than either alone). A 6–8% carbohydrate concentration in water is the standard. Higher concentrations slow gastric emptying. Lower concentrations under-deliver.

Sodium. 300–800 mg per liter, more in heat. Sodium replaces what’s lost in sweat and aids fluid absorption. Most commercial sports drinks under-sodium for tennis demands; many players benefit from adding a pinch of salt or a sodium electrolyte tab.

Potassium and other electrolytes. Smaller quantities. Useful but not the dominant variable; sodium and water do most of the work.

The pre-mixed sports drink industry sells convenience. A homemade alternative — water, fruit juice, a pinch of salt — works as well at a fraction of the cost. The thing that matters is matching intake to losses, not the brand.

Pre-match meal

The pre-match meal is timed by your digestive comfort. The standard guidance: a meal high in carbohydrate, moderate in protein, low in fat and fiber, eaten 3–4 hours before the match. The carbohydrate replenishes glycogen and provides circulating glucose. The moderate protein assists with satiety and steadier blood sugar. Low fat and fiber prevent gastric discomfort.

Practical examples: a bowl of pasta with chicken and tomato sauce, three to four hours pre-match. A bowl of rice with grilled fish and vegetables. Oatmeal with banana, honey, and a small portion of yogurt. The exact food doesn’t matter — the macronutrient and timing pattern does.

One to two hours before the match: a smaller carbohydrate-only snack, 30–60 g. A banana, a slice of toast with honey, a sports gel if you tolerate them. This tops up blood glucose without loading the stomach.

Avoid: anything you’ve never eaten before a match before, anything high in fat or fiber within three hours, caffeine in doses you haven’t tested. Tournament day is not the day to experiment with foods.

Between matches in a tournament

The second match of a double-header is harder to fuel well than the first. The first match depletes glycogen and creates fatigue. Two to four hours later, the second match starts with reduced reserves.

The window after the first match is where the work happens. Within 30 minutes of finishing: 1–1.2 g of carbohydrate per kg of body weight, plus 20–30 g of protein, plus 500–750 ml of fluid. A simple meal of rice with chicken and vegetables hits all of this. So does a recovery shake with carbohydrate and protein plus a piece of fruit and water.

Continue eating in the hours between matches. The body’s capacity to refill glycogen is highest in the first 4 hours post-exercise. Use the time. Many players who feel sluggish in their second match simply didn’t eat enough between matches.

What doesn’t matter as much as the industry suggests

Supplements other than the foundations above produce marginal returns at best for most tennis players. Creatine has some evidence for repeated sprint performance and can be worth a 3-month trial. Caffeine, at 3–6 mg per kg, has clean evidence for endurance and reaction time benefits and is a low-cost option for tournament play. Beyond these, the literature gets thin fast.

Pre-workout stacks, fat burners, branded amino acid blends, exotic plant extracts: none have evidence approaching the foundations. Money spent here is money not spent on more fundamental quality. A player who isn’t hitting their daily calorie target doesn’t need a pre-workout.

One thing to do on court tomorrow

Weigh yourself before and after your next 90-minute practice, with minimal drinking during the session. The weight difference, in kg, multiplied by 1000, is your milliliter sweat loss. Multiply by two-thirds to get a target fluid-intake rate for similar conditions. This single number, used to replace fluids during your next long match, will reduce the third-set heaviness that most amateurs accept as inevitable.
